Levator Scapulae肩胛提肌
Function
Runs from the upper cervical spine to the top of the scapula: elevates the scapula and rotates it downward. It works when you carry a bar or a backpack — but chronic tightness is a chief culprit of the 'stiff shoulder'. Train it strong, and release it often.

Shrug (Synergy)

- 3 sets × 12-15 reps
- How to do it
- Standard straight-up shrug with a brief top pause; give part of your attention to the upper scapular corner (levator scapulae co-contracting); descend into a full neck-shoulder-corner stretch.
- Common mistakes
- Rolling the shoulders, half reps with too much weight, neck jutting forward

Scapular Control Drill

- 2-3 sets × 10-15 reps in each of 4 directions
- How to do it
- Work elevation, depression, protraction and retraction in turn; slow full-range control with a 2-second hold at each endpoint; build scapular position sense.
- Common mistakes
- Going through the motions, rushing, compensating with torso tilt

Neck Side Stretch (Release)

- Bodyweight (hand assist)
- Sets & Reps
- 2-3 holds × 20-30 s per side
- How to do it
- Sit tall; the same-side hand rests lightly on the head for a gentle sideways pull (very light force); the opposite shoulder stays down; mild stretch through the side of the neck to the levator area; breathe evenly.
- Common mistakes
- Pulling hard (neck risk), shrugging against the stretch, leaning the whole body sideways

Upper Trap Release
- Equipment
- Massage ball/foam roller
- Sets & Reps
- 2-3 holds × 30-60 s per side
- How to do it
- Place the ball on the upper trap (the neck-shoulder corner), rotate the head away for pressure; once you find the tender spot, breathe deeply and let the tissue slowly release; add gentle movement.
- Common mistakes
- Pressing directly on the spine or the front of the neck (never), pressing too hard, holding your breath
Stretching & Recovery
- Nose-down contralateral rotation stretch
- Scapular depression against hand pressure
