Fibularis Group腓骨肌群
Function
The peroneus longus and brevis on the outer calf: ankle eversion and arch stabilization — the key rehabilitation muscles after an ankle sprain. They work with the triceps surae to keep the raise on track during calf raises.
Best Exercises & Form Cues
-
Band Ankle Eversion
- Equipment
- Band
- Sets & Reps
- 2-3 sets × 15-20 reps per side
- How to do it
- Seated with legs straight; band around the forefoot anchored to the same-side inner position; turn the sole outward against resistance to full range; slow return; the knee does not move.
- Common mistakes
- The whole leg rotating to cheat, rushing, band tension too low
-
Calf Raise (Everted)
- Equipment
- Standing calf machine/Smith
- Sets & Reps
- 3-4 sets × 12-15 reps · rest 60 s
- How to do it
- Balls of the feet on the platform with the heels slightly outward (everted); rise to the top and squeeze the outer-calf peroneals; lower into a full stretch.
- Common mistakes
- Over-everting and rolling the ankle, tiny range, bending the knees
-
Single-Leg Balance
- Equipment
- Bodyweight (soft pad/closed eyes to progress)
- Sets & Reps
- 3-4 holds × 30-60 s per side
- How to do it
- Stand on one leg; keep the arch lifted and the toes gripping; the small ankle stabilizers micro-adjust continuously; the pelvis stays level; progress by closing the eyes or standing on an unstable surface.
- Common mistakes
- Pelvis sinking, ankle locked rigid, heavy landings
-
Unstable-Surface Walk
- Equipment
- Sand/balance pad + thin-soled shoes
- Sets & Reps
- 2-3 walks × 30-40 m
- How to do it
- Land forefoot-first with short slow steps; the ankle and foot adapt continuously to the surface; body upright, eyes ahead; control throughout.
- Common mistakes
- Walking too fast, looking down at the feet, ankle completely slack
Stretching & Recovery
- Ankle inversion stretch
- Seated cross-ankle knee press
